Couch to 5K Week by Week

A practical nine-week run-walk plan to help you build toward 30 minutes of continuous running—without rushing the process.

Couch to 5K works by alternating running and walking, then gradually extending the running intervals. Complete three sessions each week with at least one recovery day between them. Start every session with a five-minute brisk walk and finish with a five-minute easy walk.

Run slowly enough to hold a conversation. The plan is about building time on your feet, not proving your speed. If a week feels too hard, repeat it before moving on.

The 9-Week Couch to 5K Schedule

Unless noted otherwise, repeat the listed workout three times during the week.

Week 1

Start gently

Run 1 min, walk 90 sec — repeat 8 times

Keep every run deliberately easy. Finishing with energy left is the goal.

Week 2

Settle into rhythm

Run 90 sec, walk 2 min — repeat 6 times

Relax your shoulders and shorten your stride if breathing becomes strained.

Week 3

Extend the run

Run 90 sec, walk 90 sec; run 3 min, walk 3 min — repeat twice

The three-minute intervals should feel controlled, not like a test.

Week 4

Build endurance

Run 3 min, walk 90 sec; run 5 min, walk 2.5 min; run 3 min, walk 90 sec; run 5 min

Slow down before adding extra walk breaks. Pace matters less than time moving.

Week 5

Meet the first long run

Session 1: run 5 min / walk 3 min × 3. Session 2: run 8 min / walk 5 min / run 8 min. Session 3: run 20 min continuously

This week changes by session. Take an extra rest day before the continuous run if needed.

Week 6

Make continuous running familiar

Session 1: run 5 min / walk 3 min / run 8 min / walk 3 min / run 5 min. Session 2: run 10 min / walk 3 min / run 10 min. Session 3: run 25 min continuously

Begin slower than feels necessary. A steady finish is better than a fast start.

Week 7

Practice consistency

Run 25 min continuously — complete 3 sessions

Repeatable effort is the target. You do not need to cover 5K yet.

Week 8

Add a few minutes

Run 28 min continuously — complete 3 sessions

Keep at least one rest day between sessions and avoid adding speed work.

Week 9

Graduate the plan

Run 30 min continuously — complete 3 sessions

Celebrate 30 minutes of continuous running. Distance and pace can develop next.

Frequently Asked Questions

Do I have to finish Couch to 5K in exactly nine weeks?

No. Nine weeks is a framework, not a deadline. Repeat any week until its final session feels manageable. Taking 10-12 weeks is common and does not mean you failed.

How fast should I run during C25K?

Use a conversational effort: you should be able to speak in full sentences. If you are gasping, slow down even if that means your run is barely faster than your walk.

How many rest days do I need?

Plan at least one rest or easy cross-training day between the three weekly sessions. New runners improve during recovery, and consecutive hard days add risk without helping the plan work faster.

What if I cannot complete a session?

Stop the interval, walk until comfortable, and finish only if you feel well. Repeat the session or the previous week next time. Persistent or sharp pain is a reason to stop and seek qualified medical advice.

Will I definitely run 5K in 30 minutes by week nine?

Not necessarily. The plan builds toward 30 minutes of continuous running. Many beginners need longer than 30 minutes to cover 5K, and that is completely normal.
